<p class="style8" align="left">Sporda istenilen amaçlara ulaşmak için en önemli unsurlardan biri de  beslenmedir. Beslenme ihmal edilebilecek bir konu değildir. Dr. Sabiha  Ataç&#8217;ın okurlarımızı aydınlatacağına inandığımız bir yazısını  yayınlıyoruz.</p>
<p class="style1" align="left"><span class="style6"><span class="style7"><strong>Müsabaka veya Antrenmandan Önce, Sırasında ve Sonrasında Sporcu Beslenmesi</strong></span></span></p>
<p>Sporcuların  performansını etkileyen faktörlerden genetik yapı, uygun antrenmanın  yanında beslenmeleri de son derece önem taşımaktadır. Sporcu  beslenmesi, enerji harcamasına ve farklı vücut kompozisyonuna sahip  olunması gibi ilkelere dayandırılarak, sporcuların yaş, genetik yapısı,  cinsiyeti, uğraştığı spor dalı, yaşam tarzı ve metabolik yapısı gibi  düzenlemelerle sağlanmalıdır. Genel ilkelerle sporcuların, enerji  gereksinmeleri harcadıkları enerjiyle doğru orantılı olarak yüksek olup  bu enerjinin % 60 &#8211; 65 kadarının karbonhidratlardan, % 12 – 15 ‘inin  proteinlerden, % 20 – 25 ‘inin ise yağlardan karşılanması gerekmektedir.</p>
<p>Aktivite sırasında vücudun enerji elde etmesi için  glikojen depoları son derece önem taşımaktadır. Bu yüzden karbonhidrat  tüketimi sporcularda ön plana çıkmaktadır. Sporcu beslenmesinde temel  ilke; yüksek karbonhidrat, yeterli sıvı alımı, orta düzey protein,  düşük miktarda yağ ve posa şeklindedir. Ancak müsabaka veya antrenman  öncesi, sırası ve sonrasında beslenme ve sıvı tüketimi farlı olarak ele  alınmalıdır. Hatta müsabaka öncesindeki kamp dönemlerinde de farklı  beslenme programları geliştirilerek glikojen depoları doldurulmaya  böylece sporcu performansını arttırmaya çalışılmaktadır.</p>
<p><strong>1.<span style="text-decoration:underline;">Müsabaka /Antrenman Öncesi Beslenme:</span></strong></p>
<p>Müsabaka /Antrenmandan 3 – 4 saat önce tüketilen 300  – 400 gr CHO içeren bir öğünün performansı arttırdığı gösterilmektedir.  Ancak son yıllarda egzersizden 1 saat önce ağırlık başına 1 gr  karbonhidrat alımının iyi tolere edildiği gösterilmektedir.</p>
<p>Dikkat Edilmesi Gerekenler:</p>
<p>&#8212;-Yemeğin sindirimi kolay olmalı.</p>
<p>&#8212;-Yeni yiyecek ve içecek denemeleri (hazırlık döneminde yapılabilir) yapılmamalı.</p>
<p>&#8212;-Protein ve yağların sindirimi yavaş sürdüğü için az tüketilmeli. Kompleks karbonhidratlar tercih edilmeli.</p>
<p>&#8212;-Çiğ sebze ve meyveler ile kurubaklagiller, tam tahıllı ürünler gibi posa içeriği yüksek besinlerden kaçınılmalıdır.</p>
<p>&#8212;-Gaz yapabilen lahana,karnabahar,brokoli,bezelye gibi besinler yenmemelidir.</p>
<p>&#8212;-Müsabaka öncesi yavaş yemek yenilmelidir.</p>
<p>&#8212;-Yarışma ve egzersiz öncesi 2 – 2,5 (~ 500 ml ) bardak su içilmelidir. ( yarım saat önce de 1 bardak içilebilir.)</p>

<p>* Domates (soyulmuş) * Meyveli Yoğurt</p>

<p>* Açık çay (şekerli) * Beyaz Ekmek</p>
<p><strong><span style="text-decoration:underline;">Müsabaka /Antrenman Sırasında Beslenme : </span></strong></p>
<p>Kaslar egzersiz sırasında maksimum CHO kullanımı  saatte 60 gr’dır. Müsabakalarda saatte 30 – 60 gr kadar CHO’ın  dayanıklılık performansını arttırdığı yapılan çalışmalarla  gösterilmiştir. Bu nedenle egzersiz sırasında hem sıvı hemde  karbonhidrat içermesi nedeniyle sporcu içeceklerinin tüketilmesi  önerilmektedir.</p>
<p>·Gatorade Thirst Quencher (Gatorade), Power-Ade (Coco cola), All Sport (Pepsico), Sportalyte (IDN/pharmanex) gibi….</p>
<p>Egzersizden 1 saat önce 500 ml kadar; egzersiz  sırasında ise 15 – 20 dakika ara ile 150 – 300 ml kadar ( 600 – 1200  ml/saat); egzersiz sonrası ise her yarım kilogram vücut ağırlığı kaybı  için 1,5 LT tüketilmelidir.</p>
<p>Yüksek karbonhidratlı içecekler ise ( 60-70 gr  karbonhidrat içerenler) egzersiz sırasında kullanım yerine, egzersiz  sonrasında kaybedilenleri geri koymak amacı ile ve zengin karbonhidrat  diyetinin bir parçası olarak kullanılır.</p>
<p>Sporcu barları ve shake’leri ise egzersiz sırasında  önerilmemektedir. Egzersizden 2 saat (2-5 saat) önce ve hemen  sonrasında kullanılabilirler.</p>
<p>Egzersiz sırasındaki su tüketimi egzersizin  şekli,süresi ve ortamın sıcaklığına bağlıdır. 600-1200 ml/saat veya her  15-20 dakikada 150-300 ml su veya 15-20 derece sıcaklığında % 4-8 CHO  içeren sporcu içecekleri (0.5-0.7 g/L Na içeriği)</p>
<p><strong><span style="text-decoration:underline;">Müsabaka /Antrenman Sonrasında Beslenme : </span></strong></p>
<p>Egzersizden hemen sonra vücutta azalan su,  mineraller ve boşalan glikojen deposu yerine konmalıdır. Bu depoların  yerine konmasında en etkili yol; en kısa sürede, ilk yarım saatte  yüksek karbonhidratlı yiyeceklerin tüketilmesidir.</p>
<p>Yapılan araştırmalar egzersizden hemen sonra 2gr/kg  karbonhidrat tüketildiği zaman kas glikojen sentezi 15 mmol/kg iken  egzersizden 2 saat sonra yani gecikmiş olarak karbonhidrat  tüketildiğinde kas glikojen sentezi %66 oranında azalmakta ve sentez 5  mmol/kg olmaktadır. Egzersizden 4 saat sonra beslenildiğinde ise toplam  kas glikojen sentezi, egzersizden hemen sonra beslenmeye göre %45 daha  azalmaktadır.</p>
<p>Bu nedenle egzersizden sonraki ilk 30 dakika içinde  100 gr karbonhidrat tüketimi ile kes glikojen sentezi maksimum düzeye  çıkarıldığı bildirilmektedir. Ayrıca 100 gr karbonhidrat ile 5 – 9 gr  kadar az miktarda da olsa protein tüketimi glikojen sentez oranını  arttırmada etkili olmaktadır.</p>
<p><span style="text-decoration:underline;">100 gr karbonhidrat ve 5 – 9 gr protein içeren yiyecek ve karışımlar:</span></p>
<p>&#8212;-1 su bardağı az yağlı yoğurt, 1 muz, 1 su bardağı portakal suyu</p>
<p>&#8212;-1 kase meyveli tatlı, tavuk/hindi etli sandviç</p>
<p>&#8212;-1 porsiyon domates soslu makarna, 2 dilim ekmek</p>
<p>Egzersiz sonrası su içimindeki kriterde idrarı  rengidir. İdrarın rengi açık oluncaya kadar sporcunun su içmesi  gerekmektedir. Aslında burada asıl kolaylık aktivite öncesi ve sonrası  vücut ağırlığının belirlenip farkı kadar su alınmasıdır.</p>
<p>Sporcunun içeceği suyun soğuk olmaması gibi yanlış  inanışlar olsa da 5 – 10 derecedeki soğuk suyun, egzersiz sırası ve  sonrasında artmış vücut sıcaklığının dengelenmesinde yararlı olması söz  konusudur.<br />
<strong><span style="text-decoration:underline;">Vitamin-mineral Gereksinimi</span></strong></p>
<p>Yeterli ve dengeli beslenen, özellikle besin  çeşitliliği fazla olan futbolcuların ekstra vitamin-mineral kullanması  gerekmemektedir. Ancak kamp ve turnuvalarda yoğun antrenman ve maç  programı içerisinde, enerji sisteminde görevli olan bazı B grubu  vitaminlerinin, immun sistemi ve savunma sistemini destekleyici bazı  vitaminlerin ve kas gevşetici özelliği de bulunan bazı minerallerin  uzman denetiminde tüketilmesi sağlanabilir. Bu destek seçimlerinde  futbolcuların diyet hikâyeleri incelenmeli ve sporcuların tüketmediği  yiyecekler göz önünde bulundurulmalıdır.</p>
<p><strong><span style="text-decoration:underline;">Menü Planlama</span></strong></p>
<p>Sporcuların ihtiyaçları ve istekleri doğrultusunda,  kamplar ve turnuvalarda menüler planlanır. Bu planlamada sporcunun  alışık olduğu besinler muhakkak dikkate alınmalı, sporcuların  tüketip-tüketmediği besinler incelenmeli, antrenman veya maç saati,  antrenman veya maç yoğunluğu gibi etkenler de göz önünde  bulundurulmalıdır.</p>
<p>Kamp ve turnuvalar sporculara eğitim verilmesi  açısından çok uygun dönemlerdir. Profesyonel takımlarda sağlık ekibi  içerisinde son yıllarda beslenme uzmanı/diyetisyen de yer almakta, bu  durum sporcuların kamp ve turnuvalarda beslenme ile ilgili olarak  karşılaştığı problemlerin çözümüne yardımcı olmaktadır.</p>
